A good week of workouts after 50 is two full-body strength sessions, walking on most other days, and a short balance block. That mix beats daily boot camps. Use this page as the repeating template. Then return to the fitness over 50 guide when you want the bigger picture.
What should a week of workouts after 50 look like?
Keep the week boring on purpose. Same days. Same moves. Add load only when the last two reps still look clean.
| Day | Workout | Time | Intensity |
|---|---|---|---|
| Mon | Strength A | 35 min | Hard last 2 reps, still in control |
| Tue | Walk | 30 min | Talk in full sentences |
| Wed | Balance + mobility | 20 min | Steady, hold a counter |
| Thu | Strength B | 35 min | Same rule as Monday |
| Fri | Walk | 35–40 min | Optional 4 × 1 min faster |
| Sat | Easy walk or chores | 20 min | Easy |
| Sun | Off or stretch | 10 min | Rest is training |
I am 64. This is close to the week I actually run, including when the grandkids visit. If energy is low, I cut Friday to an easy 20-minute walk and I still count the week as a win.
How do I do Strength A?
Warm up 5 minutes: march, arm circles, 10 sit-to-stands, 8 slow hip hinges with no weight.
| Exercise | Sets × reps | Rest | Chair or beginner swap |
|---|---|---|---|
| Squat to chair | 3 × 8–12 | 90 sec | Higher seat, hold the sides |
| One-arm row (bag or dumbbell) | 3 × 8–12/side | 90 sec | Seated band row |
| Hip hinge | 3 × 8–10 | 90 sec | Hands on hips, shallow range |
| Farmer carry | 3 × 30–40 sec | 60 sec | Walk with one bag at a time |
| Dead bug | 2 × 6/side | 45 sec | Seated marching |
Knees: stop the squat when the chair taps. Do not bounce. Back: keep the bag close on the hinge. Shoulders: row with a pause at the ribcage, not a shrug.
How do I do Strength B?
| Exercise | Sets × reps | Rest | Chair or beginner swap |
|---|---|---|---|
| Wall or counter push-up | 3 × 8–12 | 90 sec | Hands higher on the wall |
| Split squat to a chair | 2–3 × 6–8/side | 90 sec | Plain sit-to-stand |
| Band pulldown or row | 3 × 8–12 | 90 sec | Two-hand band row |
| Calf raise | 3 × 10–15 | 60 sec | Hold the counter |
| Side-lying clamshell | 2 × 10/side | 45 sec | Smaller range |
If split squats bother a knee, skip them for four weeks and use sit-to-stands. Strength still counts.
How do I run this plan for four weeks?
- Choose Monday and Thursday as lift days. Protect them like appointments.
- Walk on the other weekdays, even if it is only 12 minutes.
- Do tandem stance at the counter while the kettle boils, three days a week.
- Add a little load only when you hit the top of the rep range with clean form on two sessions in a row.
- If you miss a day, skip it. Do not stack two strength days.
- Print this page and leave it in the kitchen.

What changes in month two?
Do not add a third hard lift day yet. Add five minutes to Friday’s walk. Add a pause at the bottom of the sit-to-stand. Add a little weight to the row if 12 reps still look crisp.
If a week goes sideways because of travel, grandkids, or a poor night of sleep, keep the walks and do one strength day. That is still a training week.
Common misses: turning Monday into an hour of random machines, skipping the rest between sets, and chasing sore muscles as proof. Soreness is not the scoreboard. Finished sessions are.
Low energy: use two sets, not three, and walk outside if you can. Knees: raise the chair. Back: shorten the hinge. Shoulders: keep the push on a wall. None of those swaps make the workout “less real.”
Print this page. Put it where you make coffee. The plan only works if you can see it when you are not motivated.

Frequently asked questions
How many workouts after 50 should I do each week?
Two strength sessions, most-day walking, and two or three short balance blocks. That is a complete week.
How long should a workout after 50 last?
Thirty to forty minutes for strength. Twenty to forty minutes for walking. Ten to fifteen minutes for balance.
What if I am sore the next day?
Mild muscle stiffness is fine. Joint swelling, sharp pain, or wrecked sleep means you did too much range or load. Use the chair swaps and keep walking easy.
Can I work out every day?
You can move every day. You should not lift hard every day. Walk or stretch on the days between strength.
Do I need equipment for workouts after 50?
A chair and a wall are enough. Light dumbbells or a backpack help the rows and carries.
